Sensory Regulation for Adults: Building an Environment Your Nervous System Can Settle In
A Counselling Psychologist’s guide to why sensory load builds up, how to lower it (particularly at night), and how to choose sensory tools without wasting money.
There is a particular kind of tiredness that does not respond to rest. You have not done anything especially demanding. Nothing difficult has happened. And yet by early evening you find yourself short with the people you love, unable to follow a conversation, and desperate for the room to be quieter than it is.
For a lot of people, that state has less to do with what happened during the day and more to do with what the day felt like: the strip lighting, the open-plan office, the notification sounds, the radio in the background, the hard chair, the drive home in bright low sun. Individually, none of it registers as stressful. Collectively, it adds up.
As a Counselling Psychologist in York, this is something I find myself talking about with clients far more often than the phrase “sensory regulation” would suggest. It is not a niche concern for a small group of people. It is a basic feature of how nervous systems work, and it is one of the more practical levers available when someone feels persistently overwhelmed.
What this post covers: what sensory regulation means, why sensory load accumulates over a day, how to build a lower arousal environment (with particular attention to evenings and sleep), and how to think clearly about sensory tools before you spend anything on them.
What Sensory Regulation Means
Your nervous system is continuously taking in information: light, sound, temperature, touch, pressure, movement, smell, and signals from inside your own body. It is also continuously deciding how alert to be. That level of alertness is usually described as arousal, and it is not a fixed setting. It moves up and down all day.
Sensory regulation is the process of keeping arousal within a range where you can think, feel, and act the way you want to. Too far up and you are jumpy, irritable, and unable to concentrate. Too far down and you are foggy, flat, and reaching for stimulation. Sensory input is one of the fastest ways arousal shifts in either direction, which is why it is such a useful thing to work with.
Two ideas make this more concrete.
1. Sensory thresholds differ, and they are not a preference
People vary considerably in how much sensory input it takes before something registers, and in how strongly they respond once it does. Winnie Dunn’s work on sensory processing describes this as an interaction between a person’s neurological threshold and how actively they respond to it: some people are highly sensitive and try to avoid input, some are highly sensitive and endure it, some barely register input at all, and some go looking for more of it.
This matters because it means there is no universally calming environment. A quiet, dim room is regulating for one person and understimulating (and therefore restless and uncomfortable) for another. The goal is not less input. It is the right amount of the right kind for you.
2. Sensory load accumulates
Your threshold is not stable across a day. Capacity depletes. This is why the office you tolerate easily on a Tuesday morning is intolerable by Friday afternoon, and why the same supermarket is fine at 9am and unbearable at 6pm. Nothing about the environment changed. What changed is how much you had already absorbed.
A useful reframe: if you find yourself unusually irritable in a busy or bright place, the question is often not “what is wrong with me today” but “how much has my system already taken on before I walked in here”.
Signs Your Sensory Environment Is Working Against You
Sensory overload rarely announces itself. It usually shows up disguised as something else: a mood problem, a concentration problem, a relationship problem. Some patterns worth noticing:
- You need a period of silence when you get home before you can talk to anyone, and you feel guilty about it.
- Your irritability tracks the environment more closely than it tracks events: worse in bright, loud, or crowded places, better in the car on the way home.
- You cannot concentrate in an open-plan space on tasks you find easy at home.
- Small sounds become unbearable as the day goes on: chewing, tapping, a hum you did not notice this morning.
- You feel wired and exhausted at the same time in the evening, and cannot settle even though you are clearly tired.
- Your wind-down routine is scrolling, which is bright, fast, and unpredictable, and you consistently feel worse afterwards.
If several of these are familiar, sensory load is worth taking seriously as a contributing factor. It sits alongside, rather than instead of, the emotional and cognitive work I have written about in why you feel emotionally overwhelmed and what actually helps.
Building a Lower Arousal Environment
The phrase “low arousal environment” comes from work with people who have high sensory sensitivity, but the principles apply broadly. It does not mean a beige, silent room. It means an environment with fewer unpredictable demands on your attention.
Four dimensions do most of the work.
Light
Overhead lighting is the most common and least noticed offender. Lamps at eye level or below, warmer colour temperature, and dimmable options give you control. Bright, blue-weighted light late in the evening also works against the body clock.
Sound
Predictable sound is easier to tolerate than intermittent sound. A constant low hum often feels calmer than silence punctuated by a slamming door, because the nervous system stops orienting to every noise.
Touch and pressure
Texture matters more than people expect: waistbands, labels, fabric against skin. Steady deep pressure (a firm hug, a heavier blanket, a weighted lap cushion) is often experienced as settling.
Temperature and air
Being slightly too warm is a widely underestimated source of restlessness, particularly in the evening. Airflow, an open window, and a cooler bedroom all lower the background load.
A practical starting point: pick the one dimension that stands out most when you read that list, and change one thing about it for a fortnight. Sensory changes are unusually easy to evaluate, because the effect tends to be noticeable within days rather than months.

Evenings are where sensory load and sleep collide. You arrive at bedtime with the least remaining capacity of the whole day, and then ask your nervous system to make a sharp transition from alert to asleep in about ten minutes. It rarely obliges.
The more useful model is a taper rather than a switch: sensory input coming down gradually across the last hour or two, so that sleep is the end of a slope rather than a cliff edge.
What tends to help
Drop the light level before you drop the activity level. Turning off overhead lights and moving to one or two warm lamps an hour before bed is a small change with a disproportionate effect. If you do nothing else from this post, this is the one I would start with.
Give the room a sound floor. Complete silence means every unexpected noise is a full alerting event. A fan, a quiet air purifier, or steady broadband noise gives the auditory system something predictable to sit against. Choose something steady and unchanging rather than music with structure, which the brain will follow.
Bring the temperature down. Core body temperature needs to fall for sleep to begin. A cool room supports that; an overheated one actively fights it. A warm bath or shower an hour or so beforehand can help for the same reason, because the heat loss afterwards accelerates the drop.
Consider steady pressure. Weighted blankets are the most talked about sensory sleep product, and the picture is reasonably encouraging without being conclusive. Trial evidence in adults with insomnia alongside psychiatric conditions has shown benefit, and many people describe them as calming. The evidence in the general population is thinner. They are worth trying if deep pressure appeals to you, and worth skipping if the thought of being enclosed makes you tense.
Check what you are touching. Bedding texture, seams, and sleepwear are easy to overlook and cheap to change. If you are someone who notices labels, you are someone for whom this matters.
If sleep difficulties are longstanding rather than occasional, sensory changes are worth making but are unlikely to be sufficient on their own. Persistent insomnia responds well to CBT for insomnia, which is a specific evidence-based protocol, and is worth raising with your GP.
How to Choose Sensory Tools Well
There is a large and growing market in sensory regulation products, and the quality of thinking behind them varies enormously. Rather than recommending specific items, which date quickly and suit some people and not others, it is more useful to have a way of assessing them.
The categories worth knowing
Deep pressure: weighted blankets, weighted lap pads, compression clothing. Aimed at providing steady, predictable proprioceptive input. Best suited to people who find firm pressure settling.
Sound management: filtered earplugs (which lower volume while keeping speech intelligible), noise-cancelling headphones, white or pink noise sources. Filtered earplugs are often the better daytime option, because full noise cancellation can make social situations harder rather than easier.
Light management: dimmable warm lamps, blackout blinds, sleep masks, tinted glasses for fluorescent environments. Low cost, high impact, and frequently overlooked in favour of more interesting purchases.
Tactile and fidget items: textured objects, putty, rings, chewable jewellery. These work primarily by giving restless attention somewhere consistent to go, which can free up capacity for the task in front of you.
Three questions before you buy anything
What is this changing?
Is it reducing input, adding predictable input, or giving you control over input? All three are legitimate, but knowing which one you need stops you buying the wrong category.
Does it move me in the right direction?
If you are understimulated and restless, more quiet and dark will make things worse. Tools that reduce input only help if excess input is the problem.
Would a free version test the same idea?
Before a weighted blanket, try two duvets. Before noise-cancelling headphones, try basic earplugs for a week. Test the principle cheaply, then invest in what worked.
Am I using it, or avoiding with it?
Sensory tools support participation. If a tool is being used to withdraw from things that matter to you, that is worth examining rather than equipping.
That last point deserves emphasis. Sensory adjustments are meant to widen what you can do, not narrow it. If your world is getting steadily smaller, the environment may not be the main issue.
Sensory Differences, Autism and ADHD
Marked sensory differences are common among autistic adults and among people with ADHD, and for many people they are one of the more disabling day-to-day features of being neurodivergent. Recognising this can be a considerable relief, particularly for adults who spent years being told they were being difficult or oversensitive.
Two things are worth holding together. First, sensory sensitivity on its own is not diagnostic of anything: plenty of people have high sensory sensitivity without being autistic or having ADHD. Second, if the pattern you recognise here sits alongside longstanding differences in social communication, routine, or attention, that is a reasonable thing to explore properly rather than manage alone. A conversation with your GP is the usual starting point for assessment.
Either way, the practical work is much the same. Understanding your own thresholds and adjusting your environment accordingly is useful whether or not there is a diagnosis attached to it.
Where This Fits in Therapy
Sensory regulation is rarely the whole picture, but it is often a missing piece. When someone comes to therapy describing constant irritability, exhaustion that sleep does not touch, or a sense of being permanently on edge, we look at thoughts, at patterns, at history. We do not always look at the fact that they work under fluorescent lights in a room with eleven other people.
In practice, I tend to treat it as groundwork. Lowering someone’s baseline sensory load does not resolve anxiety or trauma, but it frequently creates the margin in which the rest of the work becomes possible. It is difficult to practise a new response to a difficult thought when your system is already at capacity.
